What to do when you wake at 3am

Do not look at the clock, do not stay in bed longer than twenty minutes, and do not try to fall back asleep. Get up, keep the lights low, breathe with a long out breath for five to ten minutes, and go back only when you feel heavy. Trying harder is what keeps you awake.

Why it is 3am and not some other time

Roughly in the second half of the night your body starts lifting cortisol to get you ready for morning. At the same time the pressure to sleep that built up all day has mostly been spent. If you are carrying stress, that rise arrives early and arrives hard, and you surface. The clock time is not mystical. It is just where those two curves cross for most people.

In the moment

  1. Do not check the time. Knowing it is 3:14 starts the arithmetic of how many hours you have left, and the arithmetic is what wakes you the rest of the way. Turn the phone over.
  2. Give it twenty minutes, roughly, without counting. If you are still awake and starting to get annoyed, get up. Lying there teaches your body that bed is a place where you are awake and frustrated.
  3. Low light only. No overhead lights, no screen. Bright light at 3am tells your body it is morning and pushes the whole night later.
  4. Breathe with a long out breath. In through the nose normally, out through the mouth for about twice as long. Do it for five to ten minutes. You are not trying to fall asleep, you are trying to stop the alarm. Sleep comes back on its own once it does.
  5. Go back when you feel heavy, not when you feel calm. Calm is not the signal. Heavy is.

What makes it worse

Trying to fall asleep. Sleep is the one thing that recedes when you pursue it, and effort is arousal.

Your phone, even on the dimmest setting, because the problem is not only the light, it is that your mind gets something to chase.

Alcohol in the evening. It gets you to sleep faster and then breaks the second half of the night, which is exactly the half that is already failing.

Sleeping in to catch up. It drains the sleep pressure you need for the next night and the 3am waking arrives again, on schedule.

What changes it for good

Two things, and both are boring. Light in your eyes within an hour of getting up, ten minutes outdoors or at a window, which sets tonight rather than this morning. And one wind down practice in the evening, every evening, at around the same time, for two to three weeks. The regularity is the active ingredient.

When it is not this

If you also snore heavily, wake gasping, or feel wrecked after a full night, get checked for sleep apnoea before trying anything on this page. If the waking comes with dread most nights, or with low mood that has lasted weeks, that is worth a doctor rather than a breathing exercise. Neither of those is what this site is for.
